Why Squats Sometimes Cause Knee Pain

Squats are one of the most useful exercises you can do.
They build strength through the hips and legs, improve mobility and support everyday movements like climbing stairs, running, cycling or even getting up from the sofa.
But for many people — particularly active adults in their 40s and 50s — squats can suddenly start to feel uncomfortable around the knee.
Sometimes it's a dull ache at the front of the knee. Sometimes it’s a sharp pinch at the bottom of the squat. Sometimes it just feels like something isn’t quite right.
When that happens, many people assume squats are bad for their knees.
In reality, squats are rarely the problem.
Most of the time the knee is simply reacting to how the movement is being performed, how much load it’s dealing with or how prepared the surrounding muscles are.
The good news is that in many cases, knee pain during squats can be improved with a few simple adjustments.
1. Your Knees Are Doing Too Much of the Work
A good squat is a shared effort between the hips, knees and ankles.
But when the hips (or ankles) don’t contribute enough, the knees can end up taking more of the load than they should.
This often happens when:
the hips stay very upright
the knees shoot forward quickly
the movement becomes very knee-dominant
When this pattern repeats under load, the knee joint can become irritated.
Improving glute strength and hip control can make a big difference here.
Exercises like Romanian deadlifts, split squats and controlled tempo squats can help restore a more balanced movement pattern.
2. You're Moving Faster Than You Can Control
Depth in a squat isn’t the enemy.
But dropping quickly into the bottom of a squat without control can sometimes aggravate the knee.

When the muscles aren't controlling the descent well, the knee may take a sudden increase in load at the bottom position.
A simple solution is slowing the movement down.
For example:
lowering for three seconds
pausing briefly at the bottom
focusing on smooth, controlled movement
This improves control and often reduces irritation around the knee.
3. Your Ankles Might Be Stiff
This is one of the most overlooked causes of squat discomfort.
To squat comfortably, the ankle needs enough mobility to allow the knee to travel forward over the foot.
If ankle mobility is limited, the body often compensates by:
shifting weight forward
collapsing the arch of the foot
placing extra stress through the knee
Improving ankle mobility and calf strength can help the squat feel far more natural.
Simple drills such as calf raises, ankle mobility work and controlled split squats can gradually improve this.
4. Training Load Has Increased Too Quickly
Many knee issues show up after a sudden increase in training volume.
Common examples include:
starting a new gym programme
increasing running mileage
adding lots of lunges or squats
returning to training after time off
In these cases, the knee often isn’t injured — it’s simply reacting to more load than it’s used to handling.
Reducing the intensity slightly and building back up gradually is often enough to settle things down.

5. Previous Injuries Can Change Movement Patterns
Old injuries can influence how we move long after the pain has settled.
People who have previously experienced knee issues — such as meniscus problems or tendon irritation — often unconsciously adjust how they squat.
They may:
shift weight to one side
avoid certain depths
tense up around the knee
Over time this can lead to uneven loading and discomfort.
Gradually rebuilding strength, control and confidence through progressive exercises usually helps restore more natural movement.
Should Your Knees Go Over Your Toes?
This is one of the most common questions people ask.
For many years people were told that knees should never move past the toes during a squat.
In reality, this isn’t strictly true.
In many natural squat patterns, the knees do travel forward slightly. What matters more is that the movement is controlled and that the hips, knees and ankles are all contributing.
The goal isn’t to completely avoid the knees moving forward — it’s to ensure the whole lower body is working together effectively.
Should You Stop Squatting If Your Knee Hurts?
In most cases, completely stopping isn’t necessary.
Movement is often part of the solution.
Instead of removing squats altogether, it’s usually better to modify them temporarily while building strength and tolerance.

This might include:
reducing squat depth
using box squats
slowing the tempo
switching to split squats or step-ups
adding some pauses or isometric work in weak areas
These variations allow the knee to keep moving and strengthening without excessive irritation.
When Should You Get Knee Pain Checked?
Occasional discomfort during training can be fairly normal, especially when starting a new programme.
However, it’s worth seeking advice if knee pain:
continues for several weeks
becomes worse with everyday activities
involves swelling or instability
stops you doing the activities you enjoy
A proper assessment can usually identify the underlying issue and provide a structured plan to rebuild strength and confidence.
